Six simple ways to add fibre to meals

Start with one change to food you already eat.

You can add fibre without learning six new recipes. Choose brown rice when it is available, switch to wholemeal bread, or add beans to a soup. These six ideas work with familiar meals at home and when eating out.

Three ideas for lunch and dinner

A cai png lunch does not need a complete redesign. Keep the stall and the familiar dishes. Change one part of the order when the choice is available.

  • Choose brown rice instead of white. Ask for the same amount you eat now. Mixed brown and white rice is also a practical starting point when the stall offers it.
  • Keep the vegetable portion on the plate. Order it on purpose, even when meat, egg and gravy fill the tray. One vegetable dish is better than dropping it from the order.
  • Add beans to a soup. At home, tip rinsed canned beans into the soup you are making. There is no need to change the stock, seasoning or cooking method.

These are ordinary food choices. Their fibre amount will vary with the ingredient and serving size.

Three ideas for breakfast and fruit

The next three swaps work with food many households buy. Pick one for Monday and leave the others for later in the week.

  • Choose wholemeal bread over white bread. Check the front and ingredient panel rather than relying on a brown-looking loaf. Use the same filling and make the same number of slices.
  • Eat fruit with its edible skin on. Wash it, then keep the skin on apples, pears and similar fruit. This does not apply to peels you would take off before eating.
  • Make oats one breakfast. Use plain oats for one usual breakfast slot, with milk or water and whatever fruit is in the kitchen. It does not need to become the household’s breakfast every day.

Repeat one manageable swap and the household has a clear default. Six changes at once are harder to remember when the week gets busy.

How much fibre are you aiming for?

HPB’s daily fibre target is about 20 g for women and 26 g for men. That number describes the full day, across meals and snacks. Do not expect it from one bowl of oats or one cai png plate.

Labels can make comparisons easier for packaged foods. Look at the serving size first, then the fibre amount for that serving. Two breads may use different serving sizes, so compare like with like. Fresh food will not carry the same panel, and portions at a stall vary.

Use the Monday List as a prompt and leave scoring out of it. Choose a swap that fits the meal, repeat it when convenient, and let several food sources contribute across the day.

Which change should you start with?

Choose the swap that needs the least change to your usual meal. You might start with wholemeal bread for breakfast, then try brown rice or beans when it is convenient.

The whole day matters more than whether one meal looks ideal. If you are on a prescribed diet, ask your dietitian how to adapt these ideas.
